One of the most important positions to consistently practice is trunk rotation. Many individuals regularly pull their knee across their chest to “release” their back In a supine position and also try to passively pull themselves into rotation using their arms when seated. Each of these variations do nothing to strengthen muscles that actually perform the rotation • • • • • Notice how students in the pose #ardhamatsyendrasana use a small Pilates sponge ball to provide resistance into the contralateral upper and lower extremities. Pressing their opposing knee and elbow into the ball, they felt a muscular contraction from their hip  and trunk muscles as they held the position. Moving only as far into the range as their body allowed, they were taught to remain upright and avoid collapsing into spinal flexion, tighten the abdominal muscles, lift the chest, and engage pelvic floor muscles • • • • • Our students remarked how much taller and stronger they felt after performing this pose with muscular engagement. Something that comes up when I talk to different women about their strength is they don't feel like they're making fast enough progress. . This could be for many reasons, but I find more often than not it's because they aren't on an actual strength program to begin with.  Their gym time is built on random exhausting workouts because  they've been programmed  to think they're supposed to feel and tired amd have nothing left after every session in the gym. 😮  Strength is a progression and it takes time to build it. The randomness of workouts will only get you so far. When you get serious and set some goals for strength, you realize the randomness doesn't work so well anymore. You need something more, you need an actual program to that is designed to get you strong and hit your goals. 👍 There's a big difference between training and working out. Which one are you? Training effects the body's levels of anabolic hormones, such as testosterone, over both a short-term and long-term time span. In the short-term, testosterone levels climb in response to intense resistance training, and peak after about 45 minutes of training. This is why some strength-power athletes divide up training sessions into these smaller units, although such a training schedule is not always practical for all athletes. On a longer time scale, intense resistance training for periods of over 20 weeks has been shown to increase in the testosterone/cortisol ratio, as testosterone and other anabolic hormones stimulate the growth and repair of tissues. Eventually, gains in the testosterone/cortisol ratio begin to plateau, although the levels remain elevated so long as resistance training continues. 💪@exercise_science💪

Which squat variation is the most efficient?  If the athlete/client lifts the same amount of weight with all three squat techniques, the front squat variation will be the most difficult to perform. The low bar squat variation would be the easiest. • The LOW BAR BACK SQUAT is the most mechanically efficient out of these three variations because of leverage. Mechanically, our bodies can squat more weight when the moment arm is the longest at the hips. This squat utilizes a tremendous amount of muscle mass over a long range of motion and allows the lifter to handle more weight than the other variants. • The HIGH BAR BACK SQUAT is characterized by a more upright, vertical torso than the low-bar squat. Since every squat requires the bar to stay in balance over the middle of the foot, the more vertical back angle means the knees must shift farther forward to keep the bar over midfoot. The knee angle is thus more closed at the bottom of the movement. This leads to more of the work being shifted to the quads and less to the hamstrings. However, since the torso isn't as vertical as in the front squat and since the bar isn't carried on the front delts, more weight can be lifted in the high-bar squat than the front squat, leading to an intermediate between the low bar squat and front squat when it comes to load lifted, systemic stress, and strength adaptation response. • The FRONT SQUAT differs from the high bar back and low bar back squats in that the bar is carried in the rack position on the meat of the deltoids, which are bunched up by raising the elbows. It's trapped in place by the hands and fingers, but the weight of the bar is supported by the delts and torso. Since the bar must stay over mid-foot at heavy weights, an extremely vertical/upright torso is required in the front squat so as not to lose the bar forward and have to dump it. The torso is even more upright here than in the high bar back squat, leading to an even more forward knee position. This closed

B1 Box Squat x 8-10 B2 Heel Elevated DB Squat x 10-12 B3 Romanian Deadlift x 12-15  X4 . C Sled Push 40m for speed  X 5 . *this is wave loading, the idea is to increase your weight each time the reps drop. However on your second wave (second set of 10,8,6) you ideally want to use your weight from the first set of 6 reps to complete your second set of 10 reps! Grande parte dos praticantes de musculação realiza de forma incorreta, sem uma técnica adequada o exercício mesa flexora, elevando a pelve no momento de realizar o movimento de flexão de joelhos. Desta forma, perde-se a eficácia do exercício devido às compensações durante o movimento, gerando uma pobre solicitação da musculatura alvo. . A mesa flexora é um ótimo exercício para quem busca desenvolver os músculos posteriores da coxa, que são responsáveis pela flexão do joelho e extensão do quadril. FLEXÃO DE JOELHOS e EXTENSÃO DO QUADRIL. Mas então por que é que os praticantes tiram a pelve do banco, ou seja, realizam a anteversão da pelve durante a execução? . Alguns dos motivos de não conseguir manter a estabilização do quadril pode ser carga exagerada e/ou encurtamento da musculatura flexora do quadril, principalmente o reto femoral. Além disso, é importante o desenvolvimento da força dos músculos do abdômen que também ajudam na estabilização da pelve. . 🎯Para melhorar a técnica deve-se alongar os flexores do quadril, se necessário, e manter as curvaturas da coluna em neutro. . As principais diferenças entre elas são: 1.  A barra alta é caracterizada por uma maior flexão do joelho e menor inclinação do tronco; a barra baixa é caracterizada por uma maior flexão do quadril e maior inclinação do tronco. 2.  A barra alta enfatiza a ativação do quadríceps; a barra baixa enfatiza a ativação do eretor da coluna, abdutores do quadril e glúteo máximo. 3.  Maiores cargas são levantadas no agachamento com a barra baixa. Os praticantes que desejam desenvolver a musculatura posterior (glúteos, eretores de coluna) devem optar pelo agachamento com a barra baixa, já aqueles que desejam enfatizar o desenvolvimento do quadríceps devem optar pelo agachamento com a barra alta.  ENGLISH VERSION: There are 2 to bar position to perform the back squat: a traditional style “high bar” and a powerlifting style “low bar”. The main differences between them are: 1.  The high bar is characterized by a greater knee flexion and upright torso; the low bar is characterized by a greater hip flexion and less upright torso. 2.  The high bar puts emphasis on quadriceps activation; the low bar put emphasis on erector spinae, hip adductors, and gluteus maximus. 3.  Heavier loads are lifted on low bar back squat. Those who wish to develop the posterior muscles (gluteus maximus and erector spinae) may seek to use the low bar back squat; on the other hand, those who wish to emphasize the quadriceps development may seek to use the high bar back squat. I find it’s important to me to really focus and connect mentally with my glutes when I’m doing this exercise.
