Knocking records off one at a time week in and week out. It’s not a secret it’s a system of training that will never be mastered because it is constantly in evolution and the standards are always being raised. Kneeling dumbbell power clean jump with 35’s PR using toes down, toes up, wide and normal kneels. I feel like I’m building something great that I truly believe in and I dream of future glories implementing this system with those who have faith in it like I do.
Here is 4th year @lauriermensrugby Flanker @camilsanders performing an impressive set of squats during yesterday’s dynamic effort lower body session. This is a very impressive output, with Cam hitting a triple at 335 lbs (152 kg) with an average velocity of 0.87 m/s. Even more impressive is the fact that this was his seventh set of 3 reps in a row with this weight, and he maintained this velocity across all sets with minimal rest, displaying excellent power and work capacity. Great work, Cam! Very excited to see the progress you and the rest of the team make this offseason! *Note: I am not a fan of gimmicks, fancy equipment, or fads in training that may come and go. However, the @trainwithpush PUSH band is an excellent piece of equipment that we are excited to be using this offseason to objectively measure the velocity of our lifting which, depending on the goal of the session, can assist us in choosing optimal weight to use so that we can train optimally and safely! The most important thing is that Cam’s technique stays perfect throughout the set. We never sacrifice technique or safety for the sake of adding more weight to the bar. I've been really enjoying applying the Dynamic Effort method to body weight movements. . I've yet to really test it, but I feel I'll get some good transfer to Parkour. . Dynamic effort last night. 250lbs on the safety squat bar with one chain on each side for 12x2. Also made sure to get a good angle of my posterior for all of you! 👌Proceeded to speed deadlifts with 315lbs plus a red band (no idea what weight it is at the top probably only added 20 pounds) on a bumper plate. #repost @strongeight with @make_repost ・・・ I rarely do this, but sometimes it’s warranted. . @chimpinainteasy100k messaged me about 7 months ago and basically demanded that I start coaching him using the Conjugate method to prep him for CrossFit. . While I don’t program for many athletes outside of Baseball, I have had success with multiple different sports, and have always appreciated the ability of X-Fit Guys to deal with the “Suck” (cardio) for hours on end and still managing to get jacked; . I’ve programmed for a few in the past, but no one from the sport ever took me seriously when I literally took them away from almost any and all Traditional CrossFit Programming. . But such is the Conjugate Way. . That is until gore. My point here is that in reality - he’s the most coachable athlete I have. A literal machine that will do ANYTHING he’s assigned and if he doesn’t accomplish it immediately looks within instead of at the programming or the coach and pointing fingers. . Yes I’ve made mistakes; we missed a pretty damn big weakness that lead to overtraining his back and we still came back from that to accomplish some huge fucking PRs... . The point is - the system is perfect. And the more truly an athlete and coach commit to it, and follow “The Way” the more profound the results will be - in any sport. . To date gore has put 40lbs on his bench, and 110lbs on his sumo, (haven’t dig into the squat yet but he hit 500,) and has set a series of lifetime PRs while gaining 10lbs and keeping it for the first time in years. . If there’s anything my Baseball Guys can Learn from a CrossFit Athlete, it’s that the work directed intelligently is the key. Don’t question the System, question yourself. For hamstring size, do both a heavy load, lower-rep range and a higher rep range. . 1 – Heavy, Low Reps: Your hamstrings are primarily fast-twitch dominant. This may contribute to the massive hamstring development in sprint athletes. In the gym, this means you should incorporate heavy, explosive, and/or low-rep training. . 2 – Lighter, Higher Reps: As with all muscles, a longer time under tension increases metabolic stress, a primary factor in muscle growth. Given you can create sufficient tension in a muscle, higher rep sets and a longer time under tension will help you grow any lagging muscle group, hamstrings included. . The Study: A study in the Journal of Strength and Conditioning Research makes a compelling argument for a mix-and-match approach. Japanese researchers had a group of male lifters do conventional hypertrophy training for six weeks before dividing them into two groups. Some did typical strength work – five sets of each exercise, using 90% of their 1RM. The others did the same thing, plus a final set of 25 to 35 reps using 40 to 50% of their 1RM. The second group made slightly better gains in size over the next four weeks. Not a huge surprise because, hey, a tack-on burnout set is hardly ever going to put your gains in the ground. But the big surprise is that the second group made bigger increases in strength as well. . While there is very little research studies done on the Box Squat, one that has been done by Swinton et al. 2012 concluded: *  The box squat led to the most “vertical” tibia of the variations * 	The traditional and powerlifting squat involved similar torso angles (leans), and the box squat had the least forward torso lean out of the three styles * 	The traditional squat displayed the highest loading on the spine (highest torque at L5/S1), as well as the highest loading on the ankle joints * 	The use of a box decreased peak hip extension torque and spinal extension torque while increasing peak knee extension torque * 	The box squat displayed the lowest loading on knee joints (see joint angle pic) * 	Rate of force development (RFD) was 3-4 times higher in the box squat than the other squats. - For more info LINK IN BIO.

About a 400-420 snatch grip dead total/ approximately 80-90 in band I’m thinking but it feels way heavier than straight weight. Training is as fun as it ever was constantly breaking new records and all the time changing. It feels good fully and completely trusting my back to meet my set demands placed upon it and crushing through every workout with 80% special exercise. Tomorrow is the start of something special in my coaching/ professional life and I hope to start sharing more of my stuff on here.

Most CrossFit gyms have a Reverse Hyper, but unfortunately most get used as a shaker bottle holder. Start using yours today. Here’s what you need to know. Before you ask for an alternative, there isn’t one. - - Volume: 4x your squat volume ie. on DE day a 400# squatter would perform 16,000lbs of work. 4 x 25 @50% of your back squat will accomplish this. High reps work best (20+ is where the magic happens), but be ready for the back-pump of a lifetime! - Frequency: 2-4x a week ie. 1-2 “training days” at 50% of squat and 1-2 “recovery days” at half volume/loading OR any variant of that that works best for YOU. - Execution: control the pendulum, squeeze your glutes/extend at the top, relax on the downswing (contract/relax.) The pendulum should not swing too far in front of the pad. - Variations: strap, roller, single-leg, strict, bent-leg, no weight tempo reps. Bands are used in all of the training Methods applied by @notoriousstrong, be it Accommodating Resistance within the dynamic/Explosive Effort method for speed-strength and acceleration (decreasing the deceleration of the Barbell) or within the maximum effort method to build absolute strength and for the more advanced Athletes the Future Method. But most commonly within our Extra Workouts utilising the Bands for strengthening connective tissue (injury prevention) and kinetic energy storage which directly correlates to improved reversal strength. It should be focused on the Competition movements and their straight/specialty bar variations. I do not perform single efforts on the Hip Belt Squat or [SSB] Good Morning 'often'. Because the muscular system and the CNS adapt quickly, we will perform all methods including Maximal, Repetition, Dynamic & Explosive as well as cycling specific movements 1-3 weekly to avoid the Law-of-Accommodation. But with the understanding that the primary movements must be close in biomechanical parameters to the Competition movements, in this instance the Squat, Bench Press and Deadlift.  Why multiple 'Effort Methods'; In short, Physics states that maximum force is attained when velocity is low. Consequently, maximum velocity is attained when external resistance is near zero. Rate of velocity and force have to match. You have to be slow before you can become fast and explosive. Been in the trenches for a minute slugging away and getting deep in the books on this stuff.
